How it works

The 90-minute sleep cycle (how the calculator works)

Across the night your brain moves through repeating 90-minute sleep cycles, and most people complete four to six of them in a full night. Each cycle steps through lighter stages, into deep (slow-wave) sleep, and finally into REM sleep before looping back toward lighter sleep again.

Because sleep is lightest at the boundary between cycles, waking between cycles tends to feel easier than waking mid-cycle. The calculator uses that idea: it counts back from your wake-up time in 90-minute blocks, adds about 15 minutes to fall asleep, and shows you the bedtimes where the math works out.

A worked example using the sleep calculator

Example: I need to wake at 07:00

Maya sets her alarm for 07:00 and wants to know when to go to bed so she wakes at the end of a cycle. She enters 07:00 as her wake-up time and reads off the suggested bedtimes.

Step 1 — Enter your wake-up time

Maya types 07:00 into the wake-up field. That is the only input the calculator needs — everything else is worked out from it.

Step 2 — Count back whole cycles plus the fall-asleep buffer

For each option the calculator subtracts (cycles × 90) + 15 minutes from 07:00. Six cycles is 9 h 15 m before the alarm, which lands at 21:45; five cycles is 7 h 45 m, landing at 23:15; and so on down to three cycles.

For a healthy adult, 7 or more hours a night maps neatly onto the calculator's 5-cycle (7.5 h) or 6-cycle (9 h) options. Children and teens need more, which is why their cycle counts run higher. Treat these as targets to aim toward, not a diagnosis — if you regularly struggle to sleep, talk to a clinician.

Why waking between cycles beats waking mid-cycle

Ever woken up after a short nap feeling worse than before? That groggy, heavy feeling is often sleep inertia — the disorientation that comes from being pulled out of deep sleep before a cycle finishes. Waking at the end of a cycle, when sleep is lightest, usually feels much easier.

  • End of a cycle = light sleep. Your alarm has less deep sleep to fight through, so waking feels smoother.
  • Mid-cycle = deep sleep. Being woken during slow-wave sleep is what produces the worst morning grogginess.
  • Total hours still matter most. Timing helps you wake more gently, but it does not replace getting enough sleep overall.

This is why a longer night isn't always the better one: waking after 6 complete cycles can feel fresher than waking partway through a 7th. The calculator's job is to put your alarm on a cycle boundary — but the bigger lever is still hitting the recommended total for your age.

Knowing your ideal bedtime only helps if you can actually fall asleep near it. "Sleep hygiene" is the set of habits that make falling — and staying — asleep easier. These are widely recommended by the Sleep Foundation, CDC, and sleep clinicians:

  • Keep a consistent schedule. Go to bed and wake up at about the same time every day, including weekends — it reinforces your body clock.
  • Watch caffeine timing. Caffeine can disrupt sleep for hours; many people avoid it from early afternoon onward.
  • Make the room cool, dark, and quiet. A bedroom around 65–68°F (about 18–20°C) suits most sleepers.
  • Build a wind-down buffer. Give yourself 30–60 device-free minutes before bed; screens emit blue light and keep the mind switched on.
  • Get daylight and movement. Natural light during the day and regular exercise (not right before bed) both help you feel sleepy at night.
If you often lie awake far past your target bedtime, or feel exhausted despite a full night's sleep, that can signal an underlying sleep problem worth raising with a doctor. A calculator can suggest a bedtime, but it can't diagnose insomnia or sleep apnea.
