How many carbs should I eat a day?

Carbohydrate is your body's main source of energy, and the official guideline is given as a share of your daily calories, not a flat number. The US Dietary Guidelines put it at 45% to 65% of your total calories from carbs — the Acceptable Macronutrient Distribution Range, or AMDR. Because every gram of carbohydrate carries 4 calories, that percentage range converts straight into a gram range. This carbohydrate calculator does that conversion the moment you enter your daily calorie target.

The guideline

The 45–65% rule: how the carb range works

Unlike protein — which is best set per kilogram of bodyweight — carbohydrate has no single recommended number. Health authorities give a range because carb needs swing so widely with activity. The USDA and the Institute of Medicine set that range at 45–65% of total calories. The calculator takes both edges of the band and converts them to grams, so you get a sensible floor and ceiling rather than one figure to anchor on.

There is also a separate hard minimum: the Institute of Medicine sets the Recommended Dietary Allowance for carbohydrate at 130 grams a day for adults — the amount the brain and central nervous system need for glucose, regardless of calorie intake. The 45–65% AMDR sits well above that floor for almost everyone. Carbohydrate is also where most of your macro split lives: the AMDR for protein is 10–35% and for fat 20–35%, so carbs make up the largest slice for most eaters.

Method

How to calculate your daily carbs

Working out your carb range is a three-step process. Only the first step happens off this page — you need a daily calorie target — and the calculator turns it into a gram range.

  1. Start with your calorie target. Get this from the calorie calculator or your TDEE, adjusted for whether you want to lose, maintain, or gain.
  2. Apply the 45–65% band. Multiply your calories by 0.45 for the low end and by 0.65 for the high end. That gives the calories you'd get from carbs at each edge of the AMDR.
  3. Divide by 4 to get grams. Carbohydrate is 4 calories per gram, so divide each calorie figure by 4. The calculator returns both numbers — your daily carb floor and ceiling in grams.
The calculator starts from a calorie number — it does not work out how many calories you should eat. If you don't know your target yet, find that first, then come back to split out your carbs.

These are wide ranges by design. The 45% end suits lower-carb or fat-loss eating; the 65% end suits endurance athletes and high training volumes. Most general eaters land comfortably around the 50% mid-point.
Worked example

A worked example using the carbohydrate calculator

Example: a 2,000-calorie day

Sam eats around 2,000 calories a day and wants to know the daily carb range that fits the official 45–65% guideline. Here is the arithmetic the calculator runs to turn that calorie target into a gram range, one edge of the band at a time.

  1. Find the low end (45% of calories). The floor of the AMDR is 45% of calories. 45% of 2,000 = 900 calories from carbs. At 4 calories per gram: 900 ÷ 4 = 225 g.
  2. Find the high end (65% of calories). The ceiling is 65% of calories. 65% of 2,000 = 1,300 calories from carbs. At 4 calories per gram: 1,300 ÷ 4 = 325 g.
  3. Read the range. The calculator reports both numbers as a band. Sam's daily carbohydrate target is anywhere from 225 g (lower-carb) to 325 g (higher-carb), depending on activity and goal.

  • Low-carb and keto sit at or below the AMDR floor deliberately. Keto fixes carbs very low (often under 20–50 g) so the body shifts to burning fat for fuel — a distinct method with its own math.
  • Balanced eating lands in the middle of the AMDR and is the easiest to sustain for general health and weight maintenance.
  • Endurance training pushes carbs to the top of the band and beyond, because glycogen — stored carbohydrate — is the fuel that powers long, hard sessions.

Quality

Simple vs complex carbs — quality matters

Two foods can carry the same grams of carbohydrate and affect your body completely differently. The grams the calculator gives you are a quantity target; which carbs you eat is the quality question — and it matters just as much.

  • Simple carbs — sugars with a short chemical chain, digested fast. Found in table sugar, sweets, soda, and fruit juice. They spike blood sugar quickly and are easy to overeat. (Whole fruit is technically simple-carb but comes packaged with fiber, which slows it down.)
  • Complex carbs — starches and fiber with longer chains, digested slowly. Found in whole grains, oats, legumes, and starchy vegetables. They release energy steadily, keep you fuller, and come with more nutrients.

Aim to fill most of your daily carb range from complex, fiber-rich sources — whole grains, beans, vegetables, and whole fruit — and keep added sugars to a minority. Same grams, far better blood-sugar control, satiety, and nutrition.

Fiber and net carbs

Fiber is a carbohydrate, so it is already counted inside the gram total this calculator gives you — it isn't a separate number to add on top. But fiber behaves differently from other carbs: your body doesn't absorb it for energy. It slows digestion, steadies blood sugar, feeds gut bacteria, and keeps you full, which is why higher-fiber carbs are the better kind.

A common target is about 14 grams of fiber per 1,000 calories — roughly 25 g a day for women and 38 g for men. Hit your carb range mostly from vegetables, fruit, legumes, and whole grains and the fiber largely takes care of itself.

Because fiber isn't absorbed, low-carb and keto eaters often track net carbs instead — total carbohydrate minus fiber (and most sugar alcohols), which is the share that actually raises blood sugar. Weight loss

How many carbs to eat for weight loss

There is no magic carb number that melts fat — weight loss comes from a calorie deficit, eating fewer calories than you burn, not from cutting carbs specifically. That said, lowering carbs is a popular and effective tactic for hitting that deficit, because carb-heavy foods are easy to overeat and cutting them often trims calories and water weight quickly at first.

  • Set calories first. Whatever your carb level, you only lose fat if total calories are below maintenance. Carbs are a lever for the deficit, not a replacement for it.
  • Moderate low-carb (50–130 g) helps many people eat less without counting every calorie — fewer refined carbs means fewer easy-to-overeat foods and steadier appetite.
  • Keep protein high. In a deficit, protein protects the muscle you'd otherwise lose. Carbs and fat flex; protein stays put.

Myth check

Do carbs make you gain weight?

Carbohydrate does not automatically cause weight gain — excess calories do, from any source. You gain weight when you eat more calories than you burn over time; you can do that on a high-carb diet or a low-carb one. Carbs get blamed partly because the most calorie-dense, easy-to-overeat foods (sweets, refined snacks, sugary drinks) are carb-heavy, and partly because cutting them drops water weight fast, which looks like rapid fat loss.

  • The water-weight effect is real but temporary. Each gram of stored carbohydrate (glycogen) holds about 3 grams of water. Cut carbs and you shed that water quickly — and regain it the moment carbs return. It's not fat.
  • Quality drives the calorie problem. 200 g of carbs from vegetables, fruit, and whole grains fills you up; 200 g from soda and candy doesn't. Same grams, very different effect on appetite and intake.
  • Carbs fuel the training that burns fat. For active people, cutting carbs too far can sap workout quality — working against the deficit you're trying to create.
The honest answer: carbs aren't fattening, but it's easy to over-eat carb-rich foods. Stay inside your calorie target, fill your carb range with whole, fiber-rich sources, and carbohydrate is no obstacle to losing or maintaining weight.
